Sleep: The Missing Base of the Pyramid

The Short Version
You can nail your protein target, hydrate perfectly, and still walk into the gym under-recovered — because the biggest recovery tool you have isn't in your fridge or your shaker bottle. It's your bed. A 2024 study of over 1,000 CrossFit athletes found that 47.4% qualified as poor sleepers, and nearly a quarter dealt with excessive daytime sleepiness. That's roughly every other person in class.
As Dr. Major Allison Brager — an Army neuroscientist, two-time CrossFit Games athlete, and CrossFit's own go-to expert on sleep — put it on the CrossFit Podcast: "Sleepiness makes you stupid." It's a blunt line, but the research behind it isn't a joke. Sleep isn't a passive afterthought to training. It's where the actual repair work happens.
The Pyramid Has a Foundation Under the Foundation
You know the CrossFit hierarchy: nutrition at the base, then metabolic conditioning, gymnastics, weightlifting, and sport stacked on top. What doesn't always make it onto that whiteboard is sleep — and according to Dr. Brager, it belongs right down at the bottom next to nutrition, not as an afterthought above it. Some coaches already teach it that way from day one, drawing sleep and nutrition together as co-equal parts of the foundation before a new member ever touches a barbell. If the base of the pyramid is weak, it doesn't matter how good your programming is — everything stacked on top inherits that weakness.
What's Actually Happening While You Sleep
Sleep isn't one uniform state — you cycle through roughly 90-minute rounds of light sleep, deep sleep, and REM sleep throughout the night, several times before morning. Here's the part most people get backwards: growth hormone and testosterone, the two hormones most responsible for muscle repair and adaptation, aren't released during your workout. They're released almost entirely during deep sleep, specifically in the first stretch of the night. Skip or shorten that window, and you're not just tired the next day — you're quite literally cutting off the hormonal signal your body needs to turn training into progress.
REM sleep, which shows up later in the night as your body temperature drops, handles a different job — restoring your brain and nervous system rather than your muscles. Both stages matter, and neither can fully substitute for the other. That's also why sleeping in short, broken chunks (a nap here, a nap there, instead of one consolidated night) doesn't work as a substitute for real sleep — you need to move through full cycles to get the deep-sleep benefit at all.
The Injury Risk Nobody Talks About
In a study of collegiate athletes, each 1-hour decrease in sleep the night before was associated with a 43% increase in injury risk the next day. Separately, athletes sustaining 7 hours of sleep or less over two-plus weeks showed 1.7 times greater risk of musculoskeletal injury than well-rested peers.
Dr. Brager goes further on this point than most researchers are willing to: she's said plainly that athletes who aren't naturally early risers have no business training at 5 or 6 a.m., because doing so measurably raises injury risk — and in her experience tracking athlete progression, the people showing up to early classes against their natural rhythm tend to progress slower than those training later in the day. A separate CrossFit-specific study backs this up from a different angle, finding that better sleep quality specifically improved performance in the sport's most technical, cognitively demanding movements — the Olympic lifts and complex gymnastics, where a split-second of poor coordination is the difference between a clean rep and a bad one.
If You Have to Choose: Sleep or the Workout?
This comes up more than people admit — you're tired, the alarm's about to go off for the early class, and you're deciding whether to drag yourself in or sleep another hour. Dr. Brager's answer is unambiguous: protect the sleep. Cutting sleep short to make a workout costs you more than the workout gains you, because you're sacrificing the exact anabolic recovery window — growth hormone, testosterone — that your training depends on to actually pay off. A missed class can be made up. A blown recovery window can't be recovered by just training harder next time.
Know Your Chronotype
Not everyone is wired for the same sleep-wake schedule, and that's not laziness — it's biology. Roughly 8 in 10 people fall into an intermediate pattern (asleep around 10 p.m., up around 6 a.m.), while a smaller group are true night owls or true early birds on the far ends. There's a validated questionnaire (the Morningness-Eveningness Questionnaire) that identifies which one you are. The practical takeaway: if you're consistently dragging through an early class, it might not be a discipline problem — it might be a mismatch between your training time and your biology, and shifting to a later class could be worth more than any amount of willpower.
What's Actually Hurting Your Sleep
Caffeine timing. Caffeine has a long half-life and stays active in your system for hours — cut it off roughly 6 to 8 hours before bed. Two cups in the morning is generally plenty; more than that mostly just saturates the receptors without adding benefit. Pre-workout loaded with caffeine before an evening class is a common, underrated culprit for bad sleep.
Alcohol. It may help you fall asleep faster, but it fragments the deep sleep that matters most for recovery — reliably enough that any sleep-tracking wearable will show it clearly the next morning.
A poor sleep environment. Light, noise, and disruptions (a partner, a pet, a snoring roommate) all interfere more than people give them credit for. Sleeping on your side, for what it's worth, also reduces snoring.
Lack of morning light exposure. Getting outside in natural light shortly after waking helps anchor your circadian rhythm — spending your mornings indoors, or immediately behind sunglasses, blunts that signal and makes it harder for your body to know when it's actually time to wind down at night.
Practical Sleep Strategies
Get outside in natural light within the first hour of waking, without sunglasses if you can manage it.
Cut caffeine 6–8 hours before bed, and don't stack pre-workout with an evening training session.
Don't chase a perfect wearable score. Tracking sleep is genuinely useful, but obsessing over the number can create the exact anxiety that wrecks sleep.
If you're consistently short on sleep during the week, sleeping in on the weekend genuinely helps — it's not a fix as good as consistency, but it's real recovery, not wasted time.
There's no shortcut here. Not a supplement, not a biohack, not a polyphasic sleep schedule. Consolidated, sufficient sleep is the only thing that reliably works.
The Practical Takeaway
Sleep belongs at the base of the pyramid, alongside nutrition — not as a bonus, but as a requirement.

You can't out-train bad sleep any more than you can out-train bad nutrition. It's not the exciting part of the program — but it's the part making everything else work.
